See, this is why I don't always post because it's so hard to explain. But here goes:

2 circuits each 3 times

circuit one:
20 squats while holding a 20lb weight over my shoulders
20 shoulder press with 20lb weight
20 squat/stand-ups (squat down, sit-up on the angled bench but you stand all the way up back to squat) with a 10 lb medicine ball.
1 minute step ups
20 push ups

circuit two:
20 straight leg dead lifts with 20 lb weight
20 bent rows with 20 lb weight
20 squat/stand-ups (squat down, sit-up on the angled bench but you stand all the way up back to squat) with a 10 lb medicine ball.
5x pulls (pull my trainer towards me with a rope)
1 minute up and overs
20 narrow angled push ups
20 dips

45 minutes on the machines at the gym.

I do about 25-30 reps of each arm/leg machine

And I do 75 torso twists using 50 on each side and 50 crunches using 30 lbs.

DB flys
lat pullldowns
close grip cable rows
side lat raises
abs

5 minutes on 3.5 incline on treadmill
2 miles on bicycle
Rowing machine 3 sets of 10
Side AB machine set of 10
